2 servings of fruit a day. That's 1/2 cup chopped melon, or berries, or apple. Half a banana or a small one.
Cooked veggies or small raw veggies like celery and carrots are 1/2 cup serving. Leafy big veggies are a whole cup, or you can think of it like one handful or 2 handfuls for the leafy ones. I try to have 3 to 4 servings veggies. No more than one serving dairy, that's 8 oz. Or you could have yogurt and a small milk.
Protein is the hard part because it has many calories. I try to get most of my protein from low fat, low cal eggwhites. A serving of meat is only 3 to 4 oz, so much smaller than most steaks and only about half a chicken breast. Protein varies based on your weight and muscles and exercise type.
Fat should only be healthy fat. 2 tsp for oils and 2 tbsp for peanut butter and sharp cheddar. 1/2 an avocado.
If I have a cheat meal then I have to cut way back on everything else.
